Days 1-7: De-load
- Stop running if pain ≥4/10 or alters gait
- Cross-train (bike, swim) pain-free
- Begin daily hip strength
Weeks 1-2: Restore short pain-free runs
- Short flat runs at easy pace
- Side plank progressions
- Avoid all downhill
Weeks 2-4: Rebuild volume
- Add 10% per week
- Strength 2x/week
- Vary surfaces and route direction
Week 4+: Reintroduce hills
- Short uphill repeats first, then downhill
- Continue glute strength year-round
