In-season recovery for high school runners
A 12-week XC season is a long stack of stress. Recovery isn't a single habit — it's the rhythm of the whole week.
Weekly rhythm
Hard days hard, easy days easy, one true rest day. Workouts spaced 48-72 hours apart. Long run on Sunday or Saturday based on the race schedule.
Race week
Drop volume 25-40%. Keep some intensity (short strides, race-pace touches). Sleep an extra 30-45 minutes nightly the week of the race.
Watch the trend, not the day
Any single bad day means nothing. A 7-10 day downward trend in workouts, mood, or sleep is the real signal — and the moment to back off.
When to skip a workout
Resting heart rate elevated 7+ bpm for multiple days. New pain that changes form. Feeling 'flat' for 3+ consecutive days. Trust the signs.
Key takeaways
- One real rest day per week, every week.
- Race week = less volume, same sharpness, more sleep.
- Track the 7-10 day trend, not yesterday.
- When in doubt, take the day off.
